Lying leg curls - lie face down with your legs straight out behind you, keeping your hips on the floor. Then you'll bend your needs and curl your legs towards your buttocks and then release your legs back to the starting position.

There is no easy way to build a lot of mean muscle it requires several things. 1)Weight training... heavy weights fewer reps and working till failure (somewhere between 8-12 reps) 2)Consistency. You have to get in a good routine and stick with it. I wouldn't work out for more than an hour at a time and would work out several times a week. 3)Rest. This includes sleep (a healthy sleeping pattern of going to bed and waking up at the same time every day) This also includes your muscles. Do not work out a muscle group if they are still sore or haven't completely 100% recovered. Every time you work out you injure your muscles, if you keep injuring them and do not let them build back stronger... get what, they won't. 4) Healthy diet. You have two choices. You can eat garbage or you can get stronger, you can't have both. This includes processed food. Clean up the diet, eat natural foods, stay away from processed food and sugar. 5)Copy others and do your homework. If you know someone who is a really good runner, go run with him. If you know someone who has a really healthy diet, mimmick theirs, if you know someone who benches a lot, work out with him or copy his workouts. Etc...
To lose muscle, you must temporarily stop training it, reduce calories and eventually, resume training.
